Sixty minutes before bed, lower all lights to half and turn off overheads. Use lamps or candles. Your brain starts making melatonin when it sees darkness — bright bulbs at 9 PM push your clock an hour later.
10 minutes of warm water, not hot. The rise and fall of core temperature after you step out mimics the natural temperature drop that triggers sleepiness. Finish 30-45 minutes before bed.
Inhale through your nose for 4, hold for 7, exhale slowly through your mouth for 8. Three rounds. It slows heart rate, lowers cortisol, and gives your mind a single job to focus on — breathing out longer than in.
Not your phone. A paper book, an article printed on paper, or handwritten notes. Ten pages maximum. The point is to transfer loose thoughts onto something outside your head so they stop circling at 3 AM.

After 40, you spend less time in slow-wave sleep and more time in light sleep. That is why noise, temperature, or a full bladder wakes you more easily than it did at 30. Melatonin peaks lower and cortisol rises earlier, which explains the classic 3 AM wake-up: your stress system turns on before your sleep system turns off. The good news — timing, temperature, and consistency can shift both curves back.

Set your thermostat to 65-68°F or crack a window. Cooler air lets your core temperature drop, which is the trigger for deep sleep. If you use a weighted blanket, pair it with a cool room — heat trapped under the blanket cancels the benefit.
Wake at the same time every day, even on weekends, even after a rough night. A fixed wake time anchors your circadian rhythm more powerfully than a fixed bedtime. Your body will start making you sleepy at the right hour automatically.
Charge your phone outside the bedroom. Use a $12 analog alarm clock instead. Removing the phone removes the blue light, the doom scroll, and the habit of checking the clock at 3 AM — which alone can add 20 minutes of wakefulness.
